They ask, “Should I eat more protein?” “Should I stop eating rice?” “Should I try intermittent fasting?”

Very few people ask, “Am I actually drinking enough water?”

The funny thing is that your body notices dehydration much sooner than it notices many nutrition mistakes. A small drop in hydration can affect your energy, concentration, exercise performance and even your mood.

Yet hydration is one of the easiest habits to improve. No expensive supplements. No complicated meal plans. No fancy equipment. Just a better understanding of what your body needs.

Why Water Matters

Your body is made up of roughly 50 to 70% water depending on factors like age, sex and body composition.

Water helps:

  • Regulate body temperature
  • Transport nutrients
  • Remove waste products
  • Lubricate joints
  • Support digestion
  • Maintain blood volume

Let's imagine a typical workday.

  • You wake up late and skip drinking water because you're rushing.
  • You commute to work and spend eight or nine hours in an air-conditioned office.
  • You drink three cups of coffee and forget your water bottle.
  • You finish work, go to the gym, and come home tired.

Suddenly you realise you've barely had a litre of water all day. Sound familiar?

Many corporate professionals aren't dehydrated because they dislike water. They're dehydrated because they're distracted. Hydration isn't difficult. Remembering to hydrate is.

Is Thirst a Good Indicator?

One of the biggest myths is, “I'll drink when I'm thirsty.”

Thirst is useful. But it's not perfect. By the time you feel noticeably thirsty, your body has already started signalling that it needs more fluid.

That doesn't mean you should force yourself to drink water every five minutes. It simply means waiting until you're extremely thirsty every single time isn't the best strategy either.

A much easier habit is to attach drinking water to things you already do. For example:

  • After waking up
  • Before leaving home
  • Mid-morning at work
  • With lunch
  • Mid-afternoon
  • Before exercise
  • After exercise
  • With dinner

No alarms. No apps. Just routines.

How Much Water Do You Actually Need?

This is probably the most common question. And unfortunately, the internet loves simple answers. “Drink 3 litres.” “Drink 4 litres.” “Drink 8 glasses.”

The truth is much less exciting. There isn't one magic number that works for everyone. Your fluid needs depend on many factors, including:

  • Your body size
  • The weather and humidity
  • How much you sweat
  • Your activity level
  • Pregnancy or breastfeeding
  • Illness
  • The foods you eat

That's why two people sitting next to each other at work may have completely different hydration needs. Instead of memorising one number, it's more useful to build a habit of drinking regularly and paying attention to your body's signals.

A Practical Starting Point

For most healthy adults, aiming for around 30 to 35 ml of fluids per kilogram of body weight each day is a reasonable starting point, while recognising that individual needs vary.

Then adjust upwards for hot weather, exercise, heavy sweating, outdoor work, or fever and illness.

Water Isn't Your Only Source of Hydration

Another myth is that hydration only comes from plain water. Not true. Many foods naturally contain water. Think about:

  • Watermelon, oranges and strawberries
  • Cucumber, tomatoes and lettuce
  • Bottle gourd and soups
  • Coconut water
  • Milk and curd

These foods contribute to your daily fluid intake as well. Even tea and coffee contribute fluids — which brings us to the biggest hydration myths on the internet.

Hydration Myths You Probably Still Believe

Walk into any gym or office in summer and you'll hear hydration advice from everyone. “Drink four litres.” “Coffee doesn't count.” “Electrolytes are a must.” “The clearer your urine, the healthier you are.”

Some of these statements contain a little truth. Some are outdated. And some are simply myths that refuse to disappear. Let's clear them up.

Myth 1: Tea and Coffee Dehydrate You

Yes, caffeine has a mild diuretic effect. In simple words, it can make you urinate a little more, especially if you're not used to consuming caffeine. But here's what many people miss: tea and coffee are still mostly water.

For regular tea and coffee drinkers, the fluid you consume usually outweighs the small increase in urine production. That means your morning cup still contributes to your daily hydration.

Does that mean you should replace water with coffee? Of course not. Think of tea and coffee as contributors to your daily fluid intake, not substitutes. Just remember that adding lots of sugar or cream changes the nutritional picture.

Myth 2: Coconut Water Is Better Than Water

Coconut water is an excellent drink. It contains water, carbohydrates and naturally occurring electrolytes like potassium, and it can be refreshing after exercise or during hot weather.

But that doesn't make it superior to plain water for everyday hydration. If you've spent the morning at your desk, water is perfectly adequate for most people. Coconut water is a great option — not a requirement.

Myth 3: Everyone Needs Electrolytes

Walk into any supermarket and you'll find shelves full of electrolyte drinks. Bright colours. Big promises. Professional athletes on the label. It's easy to think everyone needs them.

The reality is simpler. If you're doing a regular gym workout for 45 to 60 minutes in comfortable conditions, water is usually enough. Electrolyte drinks become more useful when you're:

  • Exercising for a long duration
  • Training in extreme heat
  • Sweating heavily
  • Participating in endurance events
  • Losing fluids through vomiting or diarrhoea (under appropriate medical guidance)

For most office workers doing a one-hour workout after work, water does the job just fine.

Myth 4: Clear Urine Means Perfect Hydration

Pale yellow urine is generally considered a reassuring sign that you're likely well hydrated. If your urine is consistently crystal clear throughout the day, it may simply mean you're drinking more fluid than your body needs.

On the other hand, dark yellow urine can suggest you may need more fluids, although some medicines, vitamins and foods can also change urine colour. Urine colour is a useful guide — it isn't a diagnostic test.

Myth 5: More Water Is Always Better

In rare situations, consuming extremely large amounts of water in a short period can dilute the sodium in your blood, leading to a condition called hyponatremia. This is uncommon, but it can happen during endurance events or when people force themselves to drink excessive amounts despite not being thirsty.

The lesson isn't to fear water. The lesson is to avoid extremes. Your goal isn't to drink as much water as possible. Your goal is to drink enough.

Hydration Around Exercise

Imagine a bottle full of water with a tiny hole in it. Water slowly leaks out. That's exactly what happens every time you exercise — you lose water through sweat, and a small amount every time you breathe. On hot Indian summer days, that loss can become surprisingly large.

The good news: for most people, hydration around exercise doesn't need to be complicated.

Before Your Workout

Think of hydration like charging your phone. You wouldn't wait until it reaches 1% before plugging it in. If you begin your workout already dehydrated, you're starting with a disadvantage.

Drink water regularly through the day and have a glass or two during the couple of hours before your workout. There's no need to force down a litre just before exercising — that usually leaves you uncomfortable rather than prepared.

During Your Workout

For a typical gym workout lasting 45 to 60 minutes, sipping water whenever you feel the need is usually enough. You don't need a perfectly timed hydration schedule or expensive sports drinks.

If you're exercising for much longer, training in hot weather or sweating heavily, your fluid needs will naturally increase.

After Your Workout

Recovery isn't only about protein. It's also about replacing the fluids you've lost. Have a glass of water after your session, then continue drinking normally with your next meal and through the rest of the day.

If your clothes are soaked after a long workout or outdoor activity, you'll probably need more fluids than someone who finished a light session in an air-conditioned room. Listen to your body.

Hydration Is Different in India

Most hydration advice online comes from countries with very different climates. Summer temperatures here can easily cross 40°C, and humidity in coastal areas makes sweating less effective at cooling the body.

Long commutes, traffic, power cuts and outdoor work all increase fluid needs. If you exercise outdoors during summer, don't simply copy advice from someone living in a cooler climate. Your environment matters.

What If You Sweat a Lot?

Some people finish a workout with barely a damp T-shirt. Others look like they've stepped out of a swimming pool. Neither is right or wrong — people naturally sweat at different rates.

Heavy sweating also means losing electrolytes, particularly sodium. That doesn't mean everyone needs sports drinks every day. It simply means your hydration strategy should match your activity.

Office Workers

Air-conditioned offices reduce the feeling of sweating. That doesn't mean you aren't losing fluids. Keep a water bottle on your desk where you can actually see it — out of sight often becomes out of mind.

Older Adults

As we age, our sense of thirst may become less reliable. That's one reason dehydration is more common in older adults. Drinking fluids regularly through the day, instead of waiting until you're thirsty, can help.

Pregnant and Breastfeeding Women

Fluid requirements generally increase during pregnancy and breastfeeding because the body is supporting both mother and baby. Healthcare providers can offer individualised advice based on each person's needs.

Children

Children often become so busy playing that they forget to drink. Regular water breaks become especially important during outdoor activities and sports.

A Simple Daily Hydration Checklist

Instead of counting every millilitre, ask yourself these questions at the end of the day.

  • Did I drink water with most meals?
  • Did I carry a water bottle today?
  • Did I replace fluids after exercise?
  • Was my urine mostly pale yellow?
  • Did I include hydrating foods like fruit, vegetables, curd or soups?

If you answered “yes” to most of these, you're probably doing just fine. Hydration doesn't need to become another source of stress.

The Smart Way to Stay Hydrated

Instead of chasing litres, build simple habits.

  • Carry a water bottle you actually enjoy using.
  • Drink with meals.
  • Refill your bottle during work breaks.
  • Have water before and after exercise.
  • Choose hydrating foods like fruit, vegetables, curd and soups.

These habits are easier to maintain than unrealistic daily targets. Consistency always beats intensity.
